Does exercising in the evening affect sleep?
A refreshing bath, a good book and some time for a quick evening workout and sleep, sounds nice after a tiring day. At times, the late hours of the day become the convenient time to train and become a part of a fitness routine due to a demanding work schedule and busy lifestyle. You may also wonder-does exercise affect sleep and exercising before bedtime can affect your sleep quality? While some people may worry that exercising before bedtime can keep them awake, the relationship between an evening workout and sleep is highly individualized. It depends on the workout timing, its type, intensity and the dietary choices before and after your session.
Let’s explore in depth many facets surrounding exercise and sleep, including benefits of evening workouts, when evening exercise can affect sleep, related myths and tips to improve sleep quality post exercise.
Understanding the Connection between Exercise and Sleep
So how exactly does exercise affect sleep on a biological level? While exercising, your body releases endorphins, the feel-good hormones that elevate your mood and reduce stress. Simultaneously, physical movement raises the core body temperature and also triggers the release of cortisol, which heightens alertness. Under normal conditions, this temperature drops, signaling the brain to wind down for rest.
Engaging in exercise also enhances the sleep quality by boosting melatonin production, which is essential for regulating sleep cycles and facilitates faster sleep onset. But the exercise effects are highly dependent on factors such as workout timing and intensity.[i] For instance, exercising before bedtime can result in increased breathing and heart rate and the resulting physiological changes may disrupt sleep.[ii]
Benefits of Evening Workouts
- Better Performance: Evening workouts align with your body’s natural circadian rhythm to improve physical output and also unwind from daily pressures. Research indicates that evening workout may also improve your performance as muscle strength, and flexibility peak in the late afternoon and evening, though individual variations may exist.[iii]
- Stress Reduction: Exercising in the evening can allow you to release pent-up tension, frustration and mental fatigue thereby helping you sleep better. Research suggests people who exercise fall asleep faster and sleep for longer duration than those who don’t, showing a positive association between evening workout and sleep.[iv] However, if you are thinking of exercising before bedtime, give your body and mind sufficient time to wind down based on the intensity of the exercise.
- Greater Schedule Flexibility: You can adjust your workout timing in the evening as per your day’s schedule to be able to have more freedom to focus on a complete routine. This includes a proper warm-up, cardio or strength training, and a cool-down, without constantly watching the clock and thus being able to enjoy a sustainable fitness routine.
When Evening Exercise Can Affect Sleep
Does exercise affect sleep always in a beneficial way? You need to understand that although regular physical activity promotes overall well-being, factors such as intense evening workouts and excess caffeine intake can interfere with your sleep.
- High-Intensity Workouts before Bed: High intensity and long duration (i.e. strenuous) evening workouts are metabolically demanding and may result in an inadequate recovery window before bedtime, limiting the brain and body’s ability to return to the psychophysiological conditions compatible with sleep.[v] Research found a negative association between high intensity evening workout and sleep, where those who did interval training less than one hour before bedtime took longer to sleep and had poorer sleep quality.
- Excess Caffeine Intake: Caffeine is a strong stimulant, which has a long lasting effect on the body. So, if you consume a few extra cups of coffee (late afternoon)/ pre-workout to feel energized, approximately half of it is still active in your system six hours later and a quarter still remains for hours later.[vi] Even if you manage to fall asleep, the combination severely impairs slow-wave (deep sleep) and total sleep efficiency.
Best Evening Workouts for Better Sleep
You can opt for these low-intensity workouts to help you fall into a peaceful slumber.
- Rotations of Neck: While you are seated in a chair, turn your head looking to the left and then to the right in a comfortable way without straining, with hands on your knees. Repeat it three to five times. It helps relieve tension in your neck.[vii]
- Child’s pose: Kneel on the floor with your feet under your bottom and widen your knees. Inhale and lean forward, allowing your upper body to fall between your thighs and extending your arms overhead. Breathe slowly and deeply here for 30-60 sec. It helps in stretching your back and hips.
Common Myths around Late Workouts
Myth 1: Evening workouts always disturb sleep.
Fact: Evening workouts (moderate intensity) may not disrupt sleep when completed 3-4 hours before bedtime.5
Myth 2: Evening workouts may not aid weight loss as metabolism slows down during sleep.
Fact: Study comparing effect of morning and evening exercise found that modest weight loss in response to an exercise is not dependent on timing alone.[viii] Consistency, overall physical activity and energy balance support weight management.
Tips to Improve Sleep Quality after Exercise
By incorporating the following tips into your post exercise routine, you can ensure that an evening workout and sleep are aligned well.
- Dedicate at least 10-15 minutes to a proper cool- down phase using static stretching (holding a stretch in one position) and breathing exercises that can help calm both the body and mind.[ix]
- Opt for a warm shower or bath after 20minutes of your workout as this will help relax muscle tension, calm the nervous system and promote better sleep.
- Make sure you eat a well-balanced post-workout snack containing complex carbohydrates and protein to repair muscles and stabilize blood glucose levels. Avoid heavy and greasy meals and spicy foods that can cause digestive discomfort and prevent restful sleep.
While evaluating how does exercise affect sleep, it is equally important to assess your habits as a whole. Reflecting on the above-mentioned aspects can help you balance a busy lifestyle with an evening fitness routine that works for you without compromising your recovery and sleep.
