How Endurance Athletes Can Meet Their Protein Needs

Endurance sports such as running, cycling, swimming, and triathlon place sustained demands on the body with increased nutritional requirements. Due to prolonged exercise and high energy expenditure, along with carbohydrates, the requirement of protein for endurance athletes also increases. Adequate intake of high protein foods supports both training and recovery. However, it is a well-balanced approach to endurance nutrition that focuses not only on protein intake but also on protein quality, distribution across meals and timing. How Endurance Athletes Can Meet Their Protein Needs

Adequate protein may be especially useful when training volume is high, energy intake is restricted, or an athlete is recovering from a demanding training session. Endurance athletes can meet their protein needs by consuming high protein foods such as dairy foods, eggs, pulses, soy, chicken and fish. It is important to spread the protein intake evenly across meals throughout the day for better absorption and to support muscle repair, and recovery.[i]  

Why Protein Matters for Endurance Athletes

Exercise stimulates muscle protein synthesis (MPS), while muscle protein breakdown also occurs. Adequate protein intake provides the amino acids necessary to switch skeletal muscle from a catabolic state to an anabolic state where muscle protein synthesis exceeds muscle protein breakdown.[ii] Thus, dietary protein for endurance athletes is crucial as it facilitates repair and remodeling of damaged muscle proteins and promotes the synthesis of new functional muscle proteins. Besides, protein is needed for the production of haemoglobin, which carries oxygen to the exercising muscles. The branch chain amino acids derived from dietary protein also help repair and maintain lean muscle mass.  

How Much Protein Do Endurance Athletes Need?

The recommendations of protein for endurance athletes should be more personalized i.e. depending on age, sex, body weight, individual goals and medical conditions if any. The protein intake must also be adjusted depending on the training intensity and frequency.2 Sports nutrition consensus statements, including those from the American College of Sports Medicine (ACSM) and International Society of Sports Nutrition (ISSN), recommend 1.2–2.0 g/kg/day for most athletes maintaining their weight.1 Endurance athletes generally require 1.4–1.8 g/kg/day to offset amino acid oxidation (breakdown of proteins for energy) during prolonged activity and to support protein synthesis.1

Best Protein Sources for Athletes

In endurance nutrition, a varied diet comprising both animal and plant protein sources can contribute to an athlete’s daily protein requirement. 

  • Animal-Based Protein: Animal proteins contain all the nine essential amino acids in adequate amounts and are also called complete proteins. Sources include milk, curd, low fat paneer, yogurt, eggs, chicken and fish, which are high protein foods of good quality. They also provide other key nutrients such as iron, zinc and vitamin B12.
  • Plant-Based Protein: Plant proteins do not provide all essential amino acids in sufficient amounts required by the human body and are considered incomplete. However, there are some exceptions like soybeans, and quinoa that contain all the essential amino acids.[iii] Sources of plant protein include lentils, pulses, peas, soy and its products. Combining cereals along with pulses improves the protein quality of plant foods and helps provide a balanced amino acid profile. Plant based foods also provide fiber, vitamins and minerals.

Protein Timing throughout the Day

Protein intake should well-spaced throughout the day, as the body is optimized to use moderate and consistent doses of protein for muscle protein synthesis.[iv] 

  • Before exercise: Eating high amounts of protein prior to sports e.g. running can cause gut distress during exercise. If pre exercise meal is 1-2 hours before the activity, eat moderate protein along with carbohydrates. 
  • If pre-exercise meal falls 3 to 4 hours before activity, there is no need to limit protein intake, just strive to eat lean sources of protein along with enough carbohydrates. 
  • During the activity: Protein intake during exercise is not necessary but may enhance performance for those participating in prolonged exercise (4+ hours).
  • After exercise: The recovery meal should contain high protein foods (for e.g. eggs, quinoa, poultry etc.). Pairing carbohydrates with protein can support muscle repair and recovery. A 3:1 ratio of grams of carbohydrates to grams of protein recommended in endurance nutrition.4

Convenient Protein Options for Busy Athletes

The following high protein foods in endurance nutrition can serve as convenient options for busy athletes:

  • Boiled eggs: Convenient, good quality protein option that can be included at breakfast. 
  • Greek yogurt/Hung curd: Quick option for breakfast or a post-training snack along with a fruit. 
  • Sattu drink: A quick Indian option that can provide protein and carbohydrates.
  • It works as a pre-workout option when consumed 2 hours prior to an endurance session, providing a steady source of energy without causing a sugar crash. When mixed with milk or curd, it becomes a good recovery drink that stops muscle breakdown. 
  • Boiled moong chaat with added vegetables: Provides protein along with carbohydrates and fiber. It helps refuel energy post an endurance activity, while the protein helps repair the muscle fibers. 

Other protein options like grilled paneer cubes or roasted chana with a fruit, can be included within 30-45minutes post the endurance activity. 

Common Protein Myths in Endurance Sports

Here are some protein related myths in endurance nutrition:

Myth: Training in a fasted state is better to improve body composition

When dietary protein is inadequate, muscle protein breakdown occurs, negatively impacting recovery and reducing overall performance.[v]

Myth: Can vegans and vegetarian athletes consume enough protein to support training adaptations?

Research findings suggest that consuming an exclusively plant-based diet may adequately aid training outcomes when optimal protein ingestion is achieved.[vi]

Myth: Endurance athletes need a lot more protein

They need adequate protein which may be higher than that of sedentary individuals, but not excessive amounts. Protein should be combined with adequate carbohydrates to support glycogen replenishment, training adaptations and recovery.6

A balanced approach emphasizing intake of nutrient-dense foods alongside adequate protein for endurance athletes can support training and long-term performance. Focusing on creating a sustainable eating pattern that caters to the athlete’s training, lifestyle and preferences.
