- Mobility refers to the ability to actively control and move a joint through its full, pain-free range of motion, forming the foundation of functional fitness. It plays a key role in basic tasks such as climbing stairs, moving out of bed or chores like taking the garbage out or gardening, etc. Doing yoga for mobility can help women achieve a better quality of life and reduce the risk of physical limitations that can affect their independence as they get older.[iii]

Mobility exercises also support women’s joint health by promoting synovial fluid circulation, which lubricates the joints and maintains optimal function, thereby helping in conditions like osteoarthritis.[iv]

Benefits of Functional Yoga

- It allows for a more individualized alignment that encourages correct muscle activation rather than sticking to traditional alignment. For example, in Utkasana (chair pose), if you keep your feet hip-distance apart rather than feet together as often taught, you can engage the glute muscles easier. This alignment is also a more appropriate angle for the hip joint and reduces pressure on the knees.[v]
- It focuses on building functional strength needed for everyday movement by strengthening the legs, glutes, core and upper body.
- It effectively improves both mobility and flexibility by combining active strength with joint-safe stretching.
Key Functional Yoga Poses
These poses can form part of a routine in yoga for mobility, where the movements are performed with control rather than forcing a deeper stretch.
- Bridge Pose: Lie on your back, then bend your knees and place your feet hip-width apart on the mat. Place your arms by your sides with your palms facing down. Lift your pelvic region off the ground. Support the body weight through your feet, ankles, and thighs, rooting down into the ground. Keep your shoulders and head on the ground. Hold for 5seconds and then release. It helps strengthen muscles of the back and hips and enhances hip flexibility.[vi]
- Garland Pose: While standing, place your feet wide apart and toes pointing slightly outward. As you inhale, bring the arms up over your head with palms touching together. Exhale and bring your palms together at the center of your chest and lower your hips into a squat. Broaden across the chest and press elbows subtly against the thighs, keeping neck relaxed. Hold the pose for 15-30 sec. Inhale and press through the soles of your feet to stand. You can also sit back on the mat and come into a comfortable seated position. It relieves lower back pain, aids digestion and supports pelvic health.[vii]
- Thread the needle Pose: Come onto all fours with your wrists directly under your shoulders and hips right above your knees. As you inhale, sweep your right hand up to the sky, look up to your fingertips. Exhale, and thread your right hand under your left arm with palm facing up. Rest your head and right shoulder on the mat. You can hold the pose for 3-5 breaths on each side. It opens the chest, releases tension in the neck and upper back and improves spinal mobility, as you rotate into the twist.[viii]
However, before trying any poses or asanas, always consult your doctor if you have had any injury or recent surgery affecting your knee, shoulder, neck, hip and spine.
Incorporating Functional Yoga into a Busy Schedule
Giving 10-15 minutes of your busy schedule is all that you need to develop better movement quality, body awareness and functional fitness. For example, a few dynamic movements prior to the exercise can prepare your body, while slower stretches after exercise help your body transition back to rest. The key is consistency rather than intensity in your daily routine.
